Cricket Diet Plan for Teenage Players: What Young Cricketers in India Actually Need to Eat

Most teenage cricketers I see are training five to six days a week — nets, fitness sessions, matches on weekends, and eating whatever fits around school. Parents assume more protein is the fix. It usually isn't. The real gaps are calories, carbohydrates, iron, and hydration, in that order.
Cricket doesn't look as demanding as football or swimming, but a fast bowler's heart rate during a spell can hit 180–190 bpm (1), and a batsman who scores a fast century can cover over 3 km of sprinting between wickets in a single innings.

A batsman who bats for 100 runs will sprint approximately 3.2 km in 8 minutes of total work, at an average running speed that puts energy expenditure in the region of 400 to 600 calories per hour (5). This is why "he just stands around fielding" is one of the most common myths I have to correct.
How Many Calories Does a Teenage Cricketer Need?
There's no single number; it depends on role, training load, and growth stage (1, 2, 3, 4). But most teenage cricketers training 5+ hours a week are under-eating relative to what their body is doing. This isn't unique to cricket.
In one study, adolescent volleyball athletes were found to meet only 60% of their estimated energy requirements despite eating more than non-athletes. Moreover, similar under-fuelling patterns show up across youth sport.
A practical starting range for a training day:

Why Carbohydrate Is the Real Fuel, Not Protein
Parents almost always ask about protein first. The bigger issue is carbohydrate. Cricket involves repeated high-intensity bursts (a bowling spell, a sprint between wickets) layered over hours of low-intensity standing and fielding. That pattern burns through muscle glycogen unevenly, and if carbohydrate intake doesn't match it, players fade in the second half of a long innings or a tournament day.
This mirrors what we see in other sports.
Research on adolescent female soccer players found that carbohydrate intake was consistently below the recommended threshold for intensive training and game days, with players describing a clear "carbohydrate fear" around cutting rice and grains.
I see the same pattern in Indian cricket households; rice and roti get reduced right when a teenager's training load goes up, which is the opposite of what should happen. We've written about this exact mistake in our RED-S guide.
Practical carbohydrate anchors for a training or match day:
Breakfast: idli/dosa/poha or oats with fruit, not just eggs alone
2–3 hours pre-match: a rice or roti-based meal with a moderate-fat gravy
During long innings/fielding stints: banana, dates, or a diluted sports drink between overs
Post-match (within 30–60 mins): rice + dal/curd/egg — carbohydrate and protein together, not protein alone
Hydration: The Most Underrated Performance Factor in Indian Cricket
This is where I see the biggest gap, especially for fast bowlers training through Indian summers.
In one study, fast bowlers lost an average of 4.3% of body mass to dehydration after just two sessions of play on a hot day</cite> — well past the point where performance starts to decline.
The same research recorded rising heart and sweat rate alongside the body's renal conservation of water and sodium as thermal stress increased.
What this means practically: a bowler who feels "fine" can already be dehydrated enough to lose pace and accuracy. Waiting for thirst is too late.
Hydration checklist for training/match days:
500–600 ml of fluid 2–3 hours before play
A further 200–300 ml about 15–20 minutes before the toss/nets
Weigh in before and after a full session once. For every 1 kg lost, aim to replace with roughly 1.5 litres of fluid over the rest of the day
The overdrinking risk parents don't hear about: more fluid isn't automatically safer. Drinking well beyond what's lost through sweat can dilute blood sodium to dangerously low levels, a condition called hyponatremia. This starts with headache and nausea and can progress to seizure or worse in severe cases. The simplest home check: urine should stay light, straw-coloured. Clear, frequent urination during a long session is usually a sign of overdrinking, not good hydration.
Heavy sweaters lose meaningful sodium too, not just water, and for them, plain water alone during long sessions can leave sweat-related sodium losses unreplaced. This is often the real driver behind repeated muscle cramping, more than fatigue alone. For most cricketers, regular meals with normal dietary salt cover this.
For a teenager who sweats heavily, cramps often, or plays multiple matches in a single day (tournament format), adding a pinch of salt to fluids or choosing a sports drink over plain water during play makes a real difference — plain water and sports drinks work equally well otherwise.
On multi-match tournament days, full rehydration between games is rarely possible in the time available, so top up steadily and let the remaining deficit even out by the next morning rather than trying to overcorrect at once.
Iron: Why Teenage Cricketers (Especially Girls) Are at Risk
Iron deficiency shows up as "he's just not as sharp this season" or "she gets tired faster than her teammates." Growth spurts, menstruation in teenage girl cricketers, and heavy training all increase iron turnover at the exact age when Indian diets are often borderline on iron to begin with.
If a young cricketer is showing unexplained fatigue, breathlessness on running, or a drop in performance without an obvious training-load explanation, iron status is one of the first things I check, alongside the broader red flags covered in our RED-S post.

Is Protein Powder Necessary for Teenage Cricketers?
Usually not. Most Indian teenage cricketers can meet protein needs through eggs, dal, curd, paneer, and milk, provided total calorie intake is adequate first. Sample One-Day Cricket Diet Plan
This is a sample cricket diet plan, not a fixed one. Portion sizes should scale with body size, age, and training volume. It's built for a 15–16-year-old fast bowler with an evening nets session.

Vegetarian swap note: For vegetarian cricketers, a large majority of Indian sporting households replace egg/chicken/fish portions with paneer, moong dal, rajma, chole, or soy chunks, and lean more heavily on curd and milk for both protein and calcium. Total calories and carbohydrate timing matter more than the exact protein source, so a well-structured vegetarian day covers the same demands as a non-vegetarian one.
Match-Day and Tournament Nutrition
Domestic and school tournaments in India often mean multiple matches across consecutive days, frequently in hot, humid conditions with unfamiliar food. This is where fuelling mistakes compound fastest.
Night before: rice/roti + dal + vegetable + curd), not a heavy, high-fat meal
Match day breakfast: Good combination of carbs and protein like a chicken sandwich
Between innings/overs: small, frequent carbohydrate such as fruit, dates, diluted juice — rather than one large meal
Travel days: carry known snacks ( peanut butter sandwiches, fruit) instead of relying on unfamiliar local food, which raises the risk of a stomach upset mid-tournament
My Stand
Cricket nutrition in India is stuck on two ideas that don't hold up: that protein is the main lever, and that fielding doesn't count as "real" exertion. Neither is true. The players I see plateau or break down mid-season are almost always under-fuelled on carbohydrate and under-hydrated, not under-protein. Fix total energy and fluid intake first — everything else is fine-tuning.
